Monday:
4 sets of 10-20 pull ups, last set until failure
2:00 of plank, regular, left, right
3 sets of 10 reps curls, 30lb each hand
3 sets of 10 reps of that fuckin one where you lean on a bench and it's like starting a lawnmower, can't remember what it's called, 50 lb each hand
5 sets 20 reps forearm curls, 20-40 lbs each hand
Deadlift 3 sets of 5, 135 lbs
Tuesday:
4 sets 5 reps parallel squats, 140 lbs
4 sets 5 reps bench, 135 lbs
3 sets 20 reps calf raisers, 225 lbs
2:00 planks, regular, left, right
3 sets 10 reps skullcrushers
3 sets 10 reps military press
Wednesday:
Swim 1 km
2:00 planks, regular, left
Thursday:
Cardio, run 2 miles
2:00 planks, reg, left, right
Friday is day off usually
Saturday I end up doing a bunch of yard work
Sunday is off

So yeah, 3 years and my max bench is fucking 160. Kill me.

Eat more. Lift heavier weights and less reps. Try pyramids for benching. Also remember muscle confusion. You wont get stronger by working the same shit every week.
