I used to retard out and do 500 pushups and situps a day, would run 2 or 3 miles at night. Occasionally added about 200-300 squats.

3 x fail machine assisted pullups at bodyweight - 5
5 x 5 pendalay rows
1 x 8 ohp in each of your gym's squat racks
3 x 4 dumbell shrugs
3 x 12 bench cable flys
Spend the remainder of your time walking backwards on the stairmaster

make sure to use your max
